Here’s what I tell every client in this position: you really don’t need a cable machine. It’s great to have- no doubt, but not necessary. What you do need is an understanding of what a cable machine does, and then use the right tools to replicate it. Let’s face it, we’d all rather have a cable machine opposed to utilizing alternatives– which is a testament to the cable machine’s usefulness. There’s a reason cables are a major selling point in commercial gyms, and learning their secret will help us replicate ideal conditions without them. 

The main advantage a cable machine provides is its constant tension throughout the entire range of motion. With a dumbbell lateral raise, for example, the resistance is almost zero at the bottom of the movement and peaks at shoulder height. A cable lateral raise keeps tension on the muscle even in the stretched position — which is where a lot of muscle-building stimulus actually comes from.

Cables also offer a smooth, consistent resistance curve. There are no momentum spikes, no awkward dead zones. And because the pulley can be positioned at virtually any height, you can replicate pulling and pushing angles that are nearly impossible to recreate with free weights alone.

The truth

Anchor a resistance band at chest height behind you (a door anchor works well). Hold one end in each hand, step forward to create tension, and bring your hands together in a wide arc in front of your chest. This closely mimics the cable fly because the band maintains tension at the stretched position.

Form cues: Keep a slight bend in the elbows throughout. Lead with your elbows, not your hands. Squeeze at the center and control the return. Don’t let the band yank your arms back — resist it the whole way.

Progressive overload: Use a heavier band or double up bands. You can also move the anchor point higher to replicate a low cable crossover, or lower to mimic a high cable fly.

Alternative 2: Dumbbell Fly (Floor or Bench)

Lie on a flat bench or the floor, dumbbells extended above your chest with a slight elbow bend. Lower your arms out to the sides in a wide arc until you feel a stretch through the chest, then drive back up. The floor version limits range of motion slightly (good for beginners or shoulder issues), while a bench allows a fuller stretch.

Form cues: Never lock out the elbows. The movement arc should feel like you’re hugging a barrel. If you feel it in your shoulder joint rather than your chest, the weight is too heavy.

Progressive overload: Increase dumbbell weight in small increments. For the bench version, you can also add a pause at the bottom to increase time under tension.


Back: Replace the Lat Pulldown, Cable Row, and Straight-Arm Pulldown

What the cable does: The lat pulldown trains the lats through a long vertical pulling range. The cable row targets the mid-back, rhomboids, and biceps through a horizontal pull. Both maintain resistance throughout the movement.

Alternative 1: Band Lat Pulldown

Anchor a resistance band overhead — a pull-up bar works perfectly here. Kneel or sit on the floor below it, grip the band with both hands slightly wider than shoulder width, and pull down toward your chest while driving your elbows toward your hips.

Form cues: Think about pulling your elbows down and back, not just pulling with your hands. Lean back slightly (maybe 10–15 degrees) as you pull. Squeeze your lats at the bottom before slowly releasing.

Progressive overload: Use a heavier band or add a second band. You can also slow down the eccentric (return phase) significantly.

Alternative 2: Pull-Up / Assisted Pull-Up

If you have a pull-up bar, this is the gold standard lat pulldown alternative. It’s harder — but it builds more functional strength and engages more stabilizers. If you’re not there yet, use a resistance band looped over the bar and under your knees for assistance.

Form cues: Start from a dead hang. Initiate the pull by depressing your shoulder blades (pulling them down and together) before bending your elbows. Drive your chest up to the bar. Lower with control — the eccentric matters.

Alternative 3: Dumbbell Row

Place one knee and hand on a bench for support. Hold a dumbbell in the opposite hand, let it hang toward the floor, then row it up toward your hip — not your shoulder.

Form cues: Keep your back flat and parallel to the floor. The elbow should travel straight back, close to the body. Avoid rotating your torso to “cheat” the weight up. A full stretch at the bottom (letting the shoulder blade protract) followed by a full squeeze at the top is worth more than heavier weight moved sloppily.

Progressive overload: Increase dumbbell weight. You can also pause at the top for 1–2 seconds to increase the difficulty without changing the load.

Alternative 4: Band Straight-Arm Pulldown

Anchor a band at head height. Stand facing the anchor, arms extended. Keeping your arms straight (slight elbow bend), pull the band down in an arc until your hands are at your hips. This isolates the lats beautifully and is often skipped even by people with cable machines.


Shoulders: Replace the Cable Lateral Raise and Cable Face Pull

What the cable does: The low cable lateral raise keeps tension on the lateral deltoid even at the bottom of the movement. The face pull — possibly the most important shoulder exercise most people aren’t doing enough of — targets the rear delts and external rotators.

Alternative 1: Band Lateral Raise

Anchor a band under your foot or a door at floor level. Hold the band at your side (crossing the band in front of you for the opposite-side anchor variation that more closely mimics a cable), then raise your arm out to the side to shoulder height.

Form cues: Keep a slight bend in the elbow. Lead with the pinky side of your hand (slightly internally rotated) — this targets the lateral delt more than the front delt. Control the lowering phase.

Progressive overload: Thicker band or stand further from the anchor point to increase starting tension.

Alternative 2: Dumbbell Lateral Raise

The classic. Less tension at the bottom than a cable, but still highly effective. The key is weight selection — most people go too heavy and turn this into a trap exercise.

Form cues: Slight forward lean at the torso (maybe 10 degrees). Slight bend in the elbow. Think about raising the weights out to the side, not in front of you. Stop at shoulder height — going higher doesn’t add benefit, it adds shoulder impingement risk.

Alternative 3: Band Face Pull (Rear Delt and Rotator Cuff)

Anchor a band at face height. Hold both ends with palms facing down, step back to create tension, and pull the band toward your face while simultaneously pulling your hands apart (external rotation). Your upper arms should be parallel to the floor at the top of the movement.

Form cues: This is a two-part movement — pulling back AND rotating out. If you’re just pulling it toward your face without the external rotation, you’re missing the point. Use a light band and feel the rear delt and upper back doing the work.

Practical takeaway: Do face pulls every single training day. The rear delts and external rotators are almost always undertrained, and this movement is the fix.


Biceps: Replace the Cable Curl and Cable Hammer Curl

What the cable does: The cable curl maintains tension on the bicep at the bottom of the movement (fully stretched position) — something a dumbbell curl doesn’t do as well because gravity pulls straight down.

Alternative 1: Band Curl

Stand on a resistance band, hold both ends, and curl up. This actually mimics the cable curl very well — there’s tension at the bottom and it increases through the range of motion.

Form cues: Keep your elbows pinned at your sides throughout. Don’t let them drift forward as you curl — that takes tension off the bicep and puts it on the front delt. Squeeze hard at the top.

Progressive overload: Use a thicker band, stand with a wider stance (more band tension), or slow the eccentric to 3–4 seconds.

Alternative 2: Dumbbell Curl (Standard and Hammer)

The foundational bicep exercise. For hammer curls (targeting the brachialis and brachioradialis), keep your palm facing inward throughout the movement rather than supinating.

Form cues: Start with palms facing forward for standard curls. Supinate (rotate the palm up) as you curl — this maximizes bicep activation. For hammer curls, keep the neutral grip the entire time.

Progressive overload: Increase weight, add a pause at peak contraction, or use an incline bench to increase the stretch position difficulty.


Triceps: Replace the Cable Pushdown and Overhead Cable Extension

What the cable does: The cable pushdown trains the triceps with the arm at the side (short head emphasis). The overhead cable extension trains the triceps in a fully lengthened position — which research increasingly shows is where the most hypertrophy stimulus comes from.

Alternative 1: Band Pushdown

Anchor a band overhead. Hold the bottom end with both hands (or one at a time), elbows tucked at your sides, and push down until your arms are straight. Resist on the way back up.

Form cues: Keep your upper arms completely still. Only the forearms should move. If your elbows are swinging forward, the weight (band resistance) is too heavy.

Progressive overload: Heavier band, or anchor higher to increase the starting tension.

Alternative 2: Dumbbell Overhead Tricep Extension

Hold one dumbbell with both hands, raise it overhead, then lower it behind your head by bending at the elbows. This trains the triceps in the fully stretched position — excellent for long-head development.

Form cues: Keep your elbows pointed forward (not flaring out to the sides) throughout the movement. Lower the weight until you feel a deep stretch, then drive back up.

Practical takeaway: The overhead extension is arguably more important than the pushdown from a muscle-building perspective. Prioritize this one.

Alternative 3: Diamond Push-Up / Close-Grip Push-Up

Bodyweight options that train the triceps heavily with no equipment at all. Diamond push-ups (hands forming a triangle under your chest) hit the inner tricep hard.


Core: Replace the Cable Crunch and Cable Woodchop

What the cable does: The cable crunch loads the abs in the lengthened position (arms overhead) — which is difficult to replicate with standard crunches. The woodchop trains rotational core strength through a resisted diagonal pattern.

Alternative 1: Band Crunch

Anchor a band overhead. Kneel below it, hold both ends at your head, and crunch down — bringing your elbows toward your knees. The band provides resistance in the lengthened position, mimicking the cable crunch closely.

Form cues: The movement should come from your abs, not your hip flexors. Think about “shortening” the distance between your ribs and your pelvis, not just pulling your head down.

Progressive overload: Heavier band or slow the rep tempo significantly.

Alternative 2: Band Woodchop

Anchor a band at shoulder height on one side. Stand with your side to the anchor, hold the band with both hands, and rotate away from the anchor in a diagonal chopping motion — high to low or low to high.

Form cues: Keep your arms relatively straight (slight bend). The rotation should come from your torso, not your arms. Plant your feet and let your hips rotate naturally. Control the return.

Alternative 3: Dumbbell Woodchop

Same movement as above, but holding a single dumbbell with both hands. Less adjustable than bands but works well if you don’t have an anchor.


Glutes and Legs: Replace the Cable Kickback and Cable Pull-Through

What the cable does: The cable kickback isolates the glute in a single-leg hip extension pattern. The cable pull-through (standing, hinging through the legs) trains the glutes and hamstrings through a hip hinge — similar to a Romanian deadlift but with horizontal load.

Alternative 1: Band Kickback

Anchor a band at ankle height (or loop it around your ankle and a fixed object). Step back to create tension and kick your leg back and up in a straight line, squeezing the glute at the top.

Form cues: Keep a slight bend in the standing knee. Don’t arch your lower back to get more range — the movement should come from your hip, not your spine. Pause and squeeze at the top for 1–2 seconds.

Progressive overload: Heavier band. You can also add a hip circle resistance band above the knees during glute bridges to layer additional stimulus.

Alternative 2: Hip Hinge with Band (Pull-Through Alternative)
